    4-Week Bodyweight Workout Plan for Beginners

    No equipment, no gym. Three short sessions per week, with a clear progression from your first wall push-up to your first real push-up.

    No equipment

    Every exercise works at home. No bands, no weights, no pull-up bar.

    3 sessions per week

    About 20–30 minutes per session. Rest a day between sessions.

    Real progression

    Each week loads a little more. By week 4 you train your first full push-up.

    How to use this plan

    • Train 3 days per week with at least one rest day in between (e.g. Mon / Wed / Fri).
    • Warm up for 3–5 minutes: easy jumping jacks, arm circles, bodyweight squats.
    • Rest 60–90 seconds between sets. Stop a set 1–2 reps before failure.
    • If a session feels easy, add 1–2 reps next time. If it feels too hard, drop a set.

    Week 1 — Build the habit

    Get used to moving. Volume is intentionally low.

    Three full sets. First taste of conditioning at the end of the week.
